For those seeking to maximize muscle growth and strength gains, the focus often lies on the concentric phase of a lift—the muscle shortening action, like lifting the barbell during a bicep curl. However, a wealth of research and anecdotal evidence points to the often-overlooked eccentric phase—the muscle lengthening action, or the lowering of the weight—as a potent driver of hypertrophy and strength development. This eccentric phase, also known as “negative” lifting, involves controlling the weight as your muscles lengthen under tension. By strategically emphasizing this portion of the lift through a technique called eccentric loading, lifters can unlock new levels of muscle stimulation and break through plateaus that may have seemed insurmountable.  

Eccentric loading involves intentionally emphasizing the eccentric portion of a lift by either increasing the load during the lowering phase or slowing down the descent. This targeted approach leverages the fact that muscles can generate more force eccentrically than concentrically. By overloading the muscle during lengthening, we create greater muscle damage (at a microscopic level), which, when coupled with proper nutrition and recovery, leads to increased muscle protein synthesis and ultimately, greater muscle growth. This article will delve into the science behind eccentric loading, explore various techniques for implementing it effectively, and discuss the benefits and potential risks associated with this powerful training method.

Eccentric loading, often referred to as negative training, focuses on the lengthening phase of muscle contractions and has been shown to offer unique benefits that complement traditional concentric (muscle shortening) exercises.

Several years ago, I wrote an article titled beyond the beginner. The beginning weightlifter typically start with resistance exercising utilizing the three set, ten repetition structure. As the beginner experiences changes in strength and endurance, they add extra sets and increase weight. Another common adjustment is to add additional exercises to a particular muscle group, such as adding dumbbell flies in addition to the traditional bench press for chest day. The traditional structure is widely used for a reason. They work. Traditional sets challenge the muscle and are easily adaptable to changing strength and endurance demands.

However, some time muscles resist, plateauing or even regressing. In these situations, barring the regression is not associated with a medical issue (seek medical advice), trying non-traditional alternative sets (as covered in beyond the beginner) or eccentric loading may provide a necessary change-up to reinvigorate the muscles, and inviting new growth (Chae et al., 2024).

For example, during a bicep curl, the eccentric phase is when the weight is slowly lowered back to the starting position. This phase is crucial because muscles can handle greater loads during eccentric contractions compared to concentric contractions. As a result, eccentric loading allows for the use of heavier weights, which can stimulate greater muscle growth and strength adaptations.

Research on Eccentric Loading

Strength and muscle hypertrophy are associated with type II muscle fibers. Muscle hypertrophy refers to the increase in the size of muscle cells, leading to an overall increase in muscle mass. It’s the process responsible for the visible growth of muscles in response to exercise, particularly resistance training (weightlifting).

Skeletal muscle adaptations in strength and power training involve the fast-twitch muscle fibers (types II a and II x). The type II muscle fibers are “particularly important as these fibers can result in high force production and rapid shortening velocity.” Evidence indicates that eccentric loading has a strong potential to increase the specific fiber alterations and cross-sectional area through gene expressions compared with traditional sets” (Chae et al., 2024).

Concentric Load Limits

Accentuated eccentric loading takes advantage of a natural strength imbalance. John P. Wagle and his colleagues explain that traditional loading prescribes “equivalent absolute loads for the concentric and eccentric portion of an exercise, but it should be noted that skeletal muscle is capable of as much as 50% more force production during maximum eccentric contractions compared to concentric contractions” (Wagle et al., 2017).

This is basic common sense. We can control and lower (eccentric) a lot more weight than we can push up. In traditional sets, this imbalance limits the eccentric phase of work to what we can manage during the concentric phase. However, by employing a spotter (something we should already be using with heavy weights), we can increase the eccentric load phase while receiving help during the concentric load phase.

An important finding of increased load during the eccentric stage is that by “increasing the magnitude or speed of eccentric muscle action may increase the stretch-shortening cycle, resulting in increased concentric performance” (Lates et al., 2022).

Implementing Eccentric Loading in Training

To effectively incorporate eccentric loading into a weightlifting regimen, it’s essential to follow certain guidelines and principles. Here are some practical tips for implementing eccentric training:

Start with a Solid Foundation

Before introducing eccentric loading, ensure you have a solid foundation of strength and technique in traditional weightlifting exercises. This foundation will help prevent injuries and optimize the benefits of eccentric training.

Gradual Progression

Begin with lighter weights and gradually increase the load as your muscles adapt to the demands of eccentric training. A common approach is to start with a weight that is 70-80% of your one-rep max (1RM) and progressively increase the resistance over time.

Controlled Tempo

Focus on a slow and controlled tempo during the eccentric phase of each lift. Aim for a duration of 3-5 seconds when lowering the weight. This controlled tempo maximizes muscle tension and minimizes the risk of injury.

Exercise Selection

Choose exercises that allow for safe and effective eccentric loading. Compound movements such as squats, deadlifts, bench presses, and pull-ups are excellent choices. Additionally, exercises like Nordic hamstring curls and eccentric calf raises specifically target the eccentric phase.

Incorporate Spotters and Safety Measures

When using heavy weights for eccentric loading, having a spotter or safety equipment is crucial. Spotters can assist in lifting the weight during the concentric phase, allowing you to focus solely on the eccentric portion.

Recovery and Rest

Eccentric loading places significant stress on muscles and connective tissues, requiring adequate recovery time. Ensure you have sufficient rest days between eccentric training sessions to allow for proper recovery and adaptation.
